South Indian cooking is largely gluten-free by default — it is built on rice and lentils. North Indian cooking is largely not, because it is built on wheat. Knowing which regional menu you are looking at solves most of the problem before you order.

Naturally gluten-free and usually safe

Dosa, idli, uttapam, appam, vada, upma and pongal are made from rice and lentil batters. Plain rice, most dals, sambar, rasam, coconut chutney, and the great majority of South Indian and Gujarati vegetable dishes contain no wheat. Papadum is usually lentil flour. Most tandoori marinades are yoghurt and spice based.

Contains gluten — avoid

Every wheat bread: naan, roti, chapati, paratha, kulcha, bhatura, puri. Samosa and pakora pastry or batter often contains wheat flour alongside gram flour. Many restaurant gravies are thickened with a little atta or maida. Hing (asafoetida) is very commonly cut with wheat flour — this catches people out constantly, because it appears in almost every dal.

The three questions that matter

1. Is your asafoetida wheat-free? Pure hing exists but is expensive; most commercial hing is 50% wheat flour. This is the single most-missed source of gluten in Indian food.

2. Is the dosa batter pure rice and lentil? Some kitchens add a little semolina (rava) for crispness. Rava is wheat.

3. Is anything fried in the same oil as the samosas? Shared fryers are the usual cross-contamination route.

A safe default order

At a South Indian restaurant: plain dosa or idli, coconut chutney, and a dal — having confirmed the hing. At a North Indian restaurant: tandoori grilled items, plain rice, and a yoghurt-based or tomato-based curry, skipping the bread. Ask for no naan rather than assuming the kitchen will remember.

If you are coeliac rather than sensitive

Be candid with the restaurant about the difference. Many Indian kitchens are used to preference-based requests and will treat "no gluten" as a preference unless you explain it is a medical requirement. Kitchens that understand this will usually tell you honestly whether they can manage it.
